I used to believe that fast fat loss led to fast weight regain.

I was wrong.

When researchers put rapid and gradual weight loss head to head, the proportion regained afterward is nearly identical.

What separates them is how many people reach the goal at all. In one trial, 81% of the rapid group hit their target. The gradual group achieved only 50%.

If you have a good amount of visceral fat on your body, it makes the case stronger. Visceral fat is the fat you can't pinch. It wraps around your liver, pancreas, and organs, pumping out inflammatory signals into your bloodstream all day.

What most people don't know is that aggressive early restriction strips it off preferentially, and the effect is strongest in the first 4 weeks before it flattens out. The front end of a diet is when visceral fat is most vulnerable, and most people waste it.

Soren did the opposite. In 4 weeks, his visceral fat dropped by 50%, and in 16 weeks he was down 43 lbs., with most of his visceral fat gone:

In today's newsletter, I want to share a 30-day protocol that I would use if I had to lose visceral fat in a short amount of time. Starting with...

1. Stop Drinking Alcohol

If you want the visceral fat to be gone, then you have to stop drinking. Alcohol raises inflammation and cortisol, and both of those drive fat storage around your organs.

It is also negative calories. Your body prioritizes burning off your alcohol calories before anything else.

Soren's first win came here. He was doing around 3-4 client dinners a week, with wine and drinks at each. Pulling this single lever helped him lose visceral fat, but more important than that, he was waking up every morning feeling like a million bucks.

 

2. Avoid Hyper-Processed Foods

Fast food and packaged food come out for the same reason.

30 days is a short runway. You don't have room for foods that are engineered to be eaten past fullness. Every one of them costs you days you can't spare.

This isn't about eating clean as a virtue. You're removing the foods that make overeating effortless, so the rest of the plan doesn't have to fight your environment.

 

3. Start With The 2-Week Metabolic Reset

For most clients, we start them off with a two-week metabolic reset with the diet known as the protein-sparing modified fast.

The structure is simple. Minimal carbohydrate. Fat only from what comes with your protein sources. Protein at 1 to 1.2 grams per pound of body weight.

Some of our clients have dropped up to 15 pounds in two weeks doing this. A good chunk of that first week is water and glycogen, and I tell people that up front so the number doesn't lie to them later.

The 2-week metabolic reset is not a diet. It's built for people carrying a substantial amount of excess weight, not for someone who's already lean trying to get leaner. If you're on blood pressure or blood sugar medications, talk to your doctor because dosing may need to change.

 

4. Exit Into The Optimized Mediterranean Diet

After two weeks, you move out of the reset and into a moderate calorie deficit built around low-inflammation food. Fatty fish, leafy greens, olive oil, and a heavy emphasis on polyphenols.

The polyphenol piece is the part most people skip, and it's the part with the most interesting data behind it. In the DIRECT PLUS trial, a polyphenol-enriched Mediterranean diet cut visceral fat by roughly 14%. Standard healthy eating guidelines cut it by about 4%, and a conventional Mediterranean diet landed in the middle.

Visceral fat responds to food quality, not just calories, and foods like Green tea, berries, extra virgin olive oil, dark leafy greens, herbs, and spices are worth building your plate around.

 

5. Compress Your Eating Window

Timing does real work here, and the guardrails matter more than the exact hours.

Stop eating 3 to 5 hours before you go to bed. Late eating disrupts sleep quality, and poor sleep raises cortisol, and elevated cortisol is a direct line back to visceral fat.

Open the day with a high-protein, high-fiber meal. I'm a fan of glop. This sets your appetite up for the next 8 hours.

If you need a middle meal, put it between breakfast and dinner. Most people who skip lunch pay for it at dinner.

 

6. The Workout: Weights, Walking, And One Optional HIIT Session

Lifting. Full body, 3x a week. 2 sets per exercise. 3 full minutes of rest between sets.

3 full-body sessions get every muscle group trained at least twice, which is the floor for holding onto muscle while you're in a deficit. 3 minutes of rest may seem long, but it is the perfect time frame, especially if you want to build a little bit of muscle.

Walking. 7000 steps a day is the baseline. If you want to amplify fat loss, aim for 12,000 to 15,000.

For most of the people I work with, we do walking meetings, put a treadmill desk in the office, and move anything that qualifies as shallow work onto a walk or a stationary bike.

Calls, voice memos, reading, email triage. You can find 7,000 steps in a workday without adding a single minute to it.

The optional sprint session. Once a week, 4 to 12 minutes, on a day that won't interfere with your lifting. For me that's Saturday.

The version I like best is REHIT, which is two all-out 20-second sprints inside an otherwise easy 10-minute session. All-out means all-out. The mental cue I use is that you're being chased by a bear.

Do it on a bike rather than running. If you're carrying a lot of weight, sprinting hammers your knees, and the bike gives you the same intensity with almost none of the impact.

 

7. Find Your Sleep Bottleneck And Fix It

Don't try to fix everything about your sleep. Find the single biggest bottleneck and remove it.

We use the ERT protocol to locate it.

Environment. Is the room dark, cool, and quiet? Is your phone in it?

Routine. Do you have a repeatable wind-down, or do you go from laptop to pillow in ninety seconds?

Timing. Are you going to bed and waking up at roughly the same time, including weekends?

9 times out of 10, one of those is doing most of the damage. Fix that one for 30 days before you buy anything or add anything.

 

8. Track Visceral Fat Like A Hawk

Visceral fat is invisible. You can lose a real amount of it and see almost nothing on the scale, which is how people quit a protocol that's working.

Start with waist-to-height ratio. Free and the measurement I'd keep if I could only keep one.

Measure your waist at the navel once a week, first thing in the morning, before you eat and after the bathroom. Don't suck in. Divide by your height in the same units. Under 0.5 is the target, so a six-foot person needs a waist under 36 inches.

If you're willing to spend money, get a DEXA scan. Look for one that reports a visceral fat number, because not every machine does. Expect $50 to $125.

It estimates rather than measures directly, but it's consistent, and that's what you need. Scan day one and day thirty, same machine both times.

MRI is the gold standard. This is expensive, hard to book, and overkill. Not needed imo.

Over 30 days, your waist is the number that matters. If it's moving and the scale stalls, you're still winning.

 

What 30 Days Actually Buys You

I've run versions of this on myself and on hundreds of clients, and the honest answer is that 30 days doesn't finish the job.

I like to frame this as the launching pad for transformation. It takes 80% of the energy to launch a rocket into space so it has enough momentum to carry it forward and achieve its mission. The same thing goes with losing weight, especially visceral fat.

Soren didn't lose 43 pounds because of the first month. He lost 43 pounds because the first month convinced him he could.

Speed isn't the enemy people think it is. Doing it without a plan for what comes after is.
